| 7.1 miles in 56:47 at 7:59 mins/ mile |
Slow and easy this morning. The roads were so icy it was tough just to keep moving forward without going down. This was one morning that I wished I had driven to the park instead of running on the streets. It would have been just as icy, but I wouldn’t have had to worry about cars sliding into me.
Did everyone read Rahim’s blog this week. Rahim ran 52 laps around the parking garage at his office building to get in his 16 mile run. That’s awsome! |

| 10.01 miles in 1:06:59 at 6:41 mins/ mile |
| The track was snowed in this morning. All 8 lanes were covered with about an inch of icy snow. It looked like an injury waiting to happen so I opted to move my run to the loop trail instead. I hate to admit it, but I wasn’t too disappointed to find the track in this condition this morning. I’ve been feeling a little dogged this week, so a reprieve from the mile interval workout didn’t seem all that bad. Instead I did a 10 mile tempo run. Two miles of warm-up followed by seven miles of hard effort (6.17/mile) and then ended with one mile of cool-down. It was a decent effort, though certainly not the same as the mile intervals on the track. My shins and knees complained a bit about running at high speed on the blacktop instead of the rubber surface of the track, but I think everything will recover. |

| 7.1 miles in 54:06 at 7:37 mins/ mile |
| Just an easy run today. No maps or laps to post today because I lost my gps signal after about 1 mile. I’ve consistently had trouble with the gps signal on this route. I’m not sure why, but at least 50% of the time on this particular course the signal get’s dropped. This happened a lot with my old Timex speed-and-distance monitor, but rarely happens with the Garmin 305 that I’m using now - except on this course. I can hear the theme to the twilight zone in the background. |

| 7.1 miles in 53:13 at 7:29 mins/ mile |
| Arghh! It’s still snowing! You skiers better be out there enjoying this, ‘cus I’m not. I was all ready for spring: sleds in the attic, bike tires pumped up, basketball hoop up-righted. Who ordered this?
This morning’s run was back to jumping on and off curbs, avoiding snow plow piles and slogging through giant slush puddles. I’m ready for spring!
I registered today for the Wenatchee Marathon on 22 April. I usually wait until the last minute to register, so that I can back out right up until the last minute. But I wanted to get in on the early registration discount so, I’m committed now. Above all else, I hope that I can avoid injury for the next 55 days and show up on race day feeling healthy. |

| 24.05 miles in 3:08:10 at 7:49 mins/ mile |
| After struggling through the last couple of long runs, I was due for a good one. I had a good run today. I usually target about 8:24 for my long run pace. It was snowing hard this morning, and I didn’t feel like being out there longer than necessary, so I let myself fall into my comfort pace, which is around 8 mins/mile. In a lot of ways, this pace is more efficient than the slower pace for me. It worked today, I felt good from start to finish.
I generally don’t eat before my runs. I usually run early (5 am) so it’s not realistic to try to get up early enough to allow time for food to digest before I start. I planned to practice eating something before my run this morning, since the marathon I’m training for stars at 8:00 am and I think I might actually need something in my system by then. I got out of bed 2 hours earlier than I planned on running, but I just couldn’t make myself eat. I drank a glass of water and a cup of coffee and that was all I could get down. At mile 8, I passed the Fred Meyer bakery. If the wind is blowing from the right direction on this loop, the Fred Meyer bakery can stop you cold in your tracks. (If the wind is blowing from the wrong direction at this section of the loop, it comes directly out of the wastewater treatment plant, which can also stop you in your tracks.) The bakery was tempting, but I stuck with my original plan of Hammer gel at 10, 15, and 20 miles. Not quite as satisfying as fresh pastry, but it worked. I may have to try the breakfast plan on another day.
For water on this run, I tested the Nathan speedbelt 2 pack (thanks Joe for loaning this to me). This is a very simple system that works very well. I will be purchasing one of these in the future, though I may consider the 4 pack for more volume. The two flasks on the belt are 10 oz, which is about half of what I like to use for a 3 hr run. I was running on the loop trail this morning and planned on re-filling the flasks at 14 miles, but at that point in the run I didn’t want to break momentum by stopping to refill. I ran out of water before I wanted to, but at 30 degrees in snowy conditions the 20 oz was enough to get me by. The Nathan pack is actually very comfortable. I also had a gel flask in a fanny back strapped on my front but everything seemed to ride well and I wasn’t bothered by weight or bounce through the run. |

| 14.09 miles in 1:38:44 at 7:00 mins/ mile |
| Tough run today. I ran out of energy in the final four miles of the tempo portion of the run. I managed to keep my average pace for the middle 10 miles to 6:38, but I was struggling at the end. It was wet and cold, which didn’t help things much. I got in 30 minutes of spinning tonight after work, which felt pretty good. I wish I could fit that in more often. |

| 10.09 miles - 2m warm-up, m1: 5.58, m2: 5.47, m3: 5.48, m4: 5.50, m5: 5.52, m6: 5.51, 2m cool-down |
| Holy smokes this is a tough workout. It’s not getting any easier either. I think this was the first time I managed to keep all 6 of my miles sub 6. I was trying to keep my rest between the miles to 1 minute, but… well, I didn’t make it. My first rest interval was 58 sec, then +15 for each so that the interval between 5 and 6 was over 2 min. I guess I still have some work to do there. I don’t think I need to run these any faster, but it would be good to get that rest interval down to 1 minute.
My legs get tired during the intervals, but the limiting factor is cardiovascular. I hit 187 bpm on about three of these intervals. Using the formula HRM=220-age, my maximum heart-rate is 182. Obviously, I disproved that today or I wouldn’t be here to write this. My wife worries when I exceed my maximum heart-rate during workouts - it’s all about pushing back the lactate threshold, I tell her. It’s all about surviving to pay for the kids’ college, she tells me. The way I figure it, now my maximum heart-rate is 187, which means I’m really only 33. See, right there we have proved that exercise makes you younger. Given that obviously brilliant logic, how can you not exercise. |

| 7.3 miles in 58:30 at 8:00 mins/ mile |
| I’ve been thinking a lot about my diet lately. I’m not a very good role model in this department. I eat too much in general, I eat too close to bed time, and I am a snacker. I think the same obsessive, compulsive, addictive personality type that makes me a runner challenges my diet. I burn a lot of calories with my activity level so I have a pretty big margin for error, but I probably push this more than I should. Rather than trying to eat less, I need to focus on making good choices about what I eat. This, of course, is easier said than done. We watched Fast Food Nation this weekend, which is a pretty disgusting portrayal of the American diet. I guess, in relative terms, I’m not doing that bad. |

| 7.03 miles in 57:04 at 8:07 mins/ mile |
| Sunshine!!! After being locked up in the house all winter, the kids spend the entire day terrorizing the neighborhood. They’ll sleep well tonight. My run today was just an easy end of the week recovery run. I’ve really practiced taking it easy on this Sunday run, which makes it very enjoyable for me. Today I was able to run on the Highline canal trail, which has been impassable for the last several months because of snow and ice. It felt good today to run on a dirt path. I’ll start including this route in my weekly runs again now that the weather is improving. I covered about 75 miles this week, which will continue to be the plan for the next 6 weeks. |

| 22.07 miles in 3:01:15 at 8:12 mins/ mile |
| I always tell myself that the training doesn’t really begin until you start to get uncomfortable. Well, the training started early today.
I felt horrible when I got up this morning, but decided to try to run through it. I headed out, once again, with the Camelbak filled with water but, despite repeated efforts, could not adjust it to a position that was tolerable. After about a mile of constantly fooling with it, I unbuckled and chucked the stupid thing into the bushes and left it behind. I seriously would not recommend the Camelbak flashflo to my worst enemy. This thing is one giant design flaw. I paid for this decision at the end of the run, but I’ve run enough long runs without water to know that I would survive. It just takes the rest of the day to rehydrate and recover.
I know if all the workouts were easy, it wouldn’t be training. Those days when everything feels perfect and you’re able to cruise through the workout with ease and power are rewards for days like today when you just have to gut-it-out even though it’s not fun and it doesn’t feel good. |

| 7.09 miles in 55:30 at 7:49 mins/ mile |
Today’s run was just a short recovery run. I’m feeling a little beat-up from the week, which is pretty normal for me on Friday. The early morning runs catch up with me by the end of the week. On a similar topic, Isabin wrote a great post yesterday on issues associated with not getting adequate sleep. This is a problem that I deal with on a regular basis and I’m always interested to see what others have to say about it. I’m amazed sometimes that I am able to function at all on the small amount of sleep that I do get.
The weather in Wenatchee is warming up and there are signs that spring is coming! |

| 14.03 miles in 1:37:22 at 6:56 mins/ mile |
| The tempo run has become my favorite workout of the week. I felt like I was running through cement for the first three miles this morning. I’ve been fighting a cold this week, and seriously considered bagging this morning’s run. After I shifted gears and got up to pace, I actually felt pretty good. I use the first 3 miles as a warm up and then pound out the middle 10 with a 1 mile cooldown. My target pace for the middle 10 is 6:40. Why 6:40? I don’t know, it seemed like the threshold pace for me for this distance. Threshold for what? If I breath any harder, small animals could get sucked into my lungs. I was able to average 6:37 for the middle 10 miles this morning. This turned out to be a pretty good workout considering how bad I felt at the start. |

| New shoes, new shoes, Daddy’s wearing new shoes. New shoes, new shoes on his… HEAD!
We sing the new shoes song a lot since I started this training program, except lately it’s pretty much just me singing - ‘cus nobody else gives a crap that Dad just got another pair of new shoes.
That’s okay, I love new running shoes! I’ll be singing this song the rest of the week. This is my 3rd pair of Adidas Supernova Control 9 (from RunningWarehouse). I really like them. |

| 10.18 miles in 1:13:54 at 7:15 mins/ mile - 3 m warmup; m1=6.03; m2=5.55; m3=5.57; m4=6.0; m5=6.03; m6=6.06; 1 m cooldown |
| I knew when I got out of bed this morning, that today’s workout was not going to be easy. My times were fine, but I had to work a lot harder than last week to get them.
Last week, I had the Garmin set to autolap at 1 mile so that I started and stopped my interval wherever it beeped. This week I turned off the auto lap and manual lapped my intervals so that I had a 1600 meter time (from when I actually pushed the start/stop button) compared to a gps mile time. There was a difference of almost 14 seconds on some laps: lap1: 6.03/1600 (5.50/mile), lap2: 5.55 (5.45), lap3: 5.57 (5.47), lap 4: 6.00 (5.46), lap5: 6.03 (5.49), lap6: 6.06 (5.52).
Some of this is from moving out of the inside lane to pass other runners, but I think part of it may have been inaccuracy on the Garmin. From the tracks, it looks like it was extrapolating on the corners. Using the Garmin times for comparison, my laps were actually pretty close to last week. But I think for consistency, I’ll probably manual lap these workouts from now on. |

| 7.02 miles in 56:07 at 7:59 mins/ mile |
Ah yes, the Monday run. Tired, iritable, full of self doubt; I remember you! See you again next week.
I started reading Chris Carmichael’s Food for Fitness tonight (Thanks Joe for lending it to me). There is a great quote from George Sheehan included in one of the opening chapters that describes my feelings about my daily run better than I ever could.
We know that the effects of training are temporary. I cannot put fitness in the bank. If inactive, I will detrain faster than it took me to get in shape. And since my entire persona is influenced by my running program, I must remain constantly in training. Otherwise, the sedentary life will inexorably reduce my mental and emotional well-being.
So, I run each day to preserve the self I attained the day before. And coupled with this is the desire to secure the self yet to be. There can be no letup. If I do not run, I will eventually lose all I have gained – and my future with it.
You understood us well Dr. Sheehan!

How do you keep flies out of the kitchen?
Put a pile of manure in the living room!Today was my manure run – it wasn’t pretty, but it got the job done. I guess they can’t all be inspirational.
When I previewed this training program, I wondered if the 24-mile runs would ever become routine. This was the 4th 24-mile training run that I have done and the 12th weekend in a row that I have run 20+ miles on my Saturday long run. I haven’t changed my pace for these runs since beginning the program. The long runs are still challenging, but I think my recovery time is improving.
I used my Camelbak Flashflo to carry 48oz of water today. I also used Perpetuem mixed into a paste (4 scoops in enough water to fill my 5oz flask). I’m really happy with how the Perpetuem is working out. I carried 4 oz of Hammer gel as well, but didn’t feel the need to use it today. |

| Just another short recovery run today. I actually felt pretty good this morning. I’m tired now though and wondering if I should try my long run in the morning or move it to Sunday. I prefer the Saturday long run because it gives me all day Sunday to rest and hang out with my wife and kids. |
